ADHD task paralysis? Here’s the “Up Next” trick that helps you start

If your brain is full of tabs and you can’t pick a starting point, you’re not lazy.

You’re overloaded.

This isn’t a new productivity system. It’s a re-entry ramp.

Why task paralysis happens (plain English)

When you’re overwhelmed, everything feels urgent. So choosing one task feels risky.

Your brain tries to avoid choosing “wrong”… and you end up choosing nothing.

The fix isn’t a bigger plan. It’s a smaller next step.

Step 1: do the 60-second reset

If you can’t think, don’t think. Do this:

  1. Sip (10 seconds)
  2. Breathe (60 seconds)
    • try in for 4, out for 6
  3. Pick ONE tiny task (20 seconds)

Not the most important task in your life. The smallest thing that creates movement.

Examples:

  • open the doc (not finish the doc)
  • put one mug in the dishwasher
  • reply to one message
  • put laundry in the basket

Step 2: use an “Up Next” rule

Don’t ask “what do I feel like doing?”

Ask “what’s Up Next?”

A simple priority order can do the choosing for you.

Example rule:

  1. If something is due now → do that
  2. If you’re behind on basics (like water) → do that
  3. If your brain is looping → do a quick journal entry
  4. Otherwise → pick one tiny task that helps Future You

Keep the win small

If you only do 2 minutes, it still counts.
